* Start with front squats and go up in weight each round.  When you cannot go up in weight, start the next round with the same weight but do 3 back squats.  Go up in weight until you cannot go up another weight.
* 5-6 rounds of ring rows

Wow! Sit-ups after both ring rows and push-ups was horrible!  My core was smoked after holding a plank in both position.  Got thru air squats in 2 unbroken sets of 50 reps.

Felt a little wiped out and also in need of a heavy/strength day with a little lower intensity/volume.

1. Work up to a 5 RM Front Squat

2. Light snatch grip Romanian DLs

10 back extensions


1. 255 lbs. x 5 (matched PR). 
I thought I got 265, but I think I may have miscounted the plates and only got 265#s
I was going to go for a set of 3 reps, but I was feeling pretty good at 3 reps so I went for 2 more and they felt pretty solid.  But my right lower back was feeling sore, so I stopped there (I was going to drop to 90% and then do 4 more sets)

2. Back still tight, so stayed really light at 135#s

3. Hit 15 reps the first 2 rounds, then dropped off and last few were 7 to 8.

4. Got 8 to 10 reps the first couple of rounds then dropped off to 4 reps

Scaled to 85#s due to shoulder.  Went really light due to last weeks shoulder injury.  Feeling much better each day, but still slow going.

Scaled to 85#s due to my shoulder injury.  It is getting better a bit each day, but still feels like slow going.

Not Rx'd, as my pull-up bar is only about 1 to 2" above my reach and I took the bar from the rack for the front squat to protect my shoulder that is still a little tweaked (painful to clean or snatch right now). Lower bar allowed me to do the pull-ups without shoulder pain. This wod kicked my butt!

I tweaked my right shoulder during Friday's WOD during the last few rounds of heavy cleans, so I took Saturday (and Sunday) off. My shoulder is still a little sore and does not feel 100%, so I skipped the snatch work today. 

About an hour or two later, my shoulder is feeling pretty good. So maybe there is progress.

Scaled to standard HSPUs and 205 lb. PCs.  HSPUs and power cleans felt a little better today.  I was pulling early towards the start of this metcon, but was able to fix that a couple rounds in.


2. Started with 10 alternating pistols (5 each leg)/12 T2Bs and that lasted the first 4 rounds.  Then 8 pistols/8-9 T2Bs the last two rounds.  My T2B form started to break after 7-8 reps, so I stopped there each round vs. practicing crappy form.  Pistols just harder.  Both felt really good the first 3 rounds.

***Note: realized later that I injured my shoulder today***

2nd and 3rd round took so long!  Doubles unders did not come easy today, but 185 #s was probably too heavy for me to do for 10 reps in a Metcon. Did them 10, 5/5, 5/5, but there was a lot of rest in between. C2Bs were slow too.

1. 7 rounds RX
Got 1 muscle-up the 8th round then failed 3 times.  Rested until the start of the 9th and did rounds 9 & 10 with 2 muscle-ups

2. 3 x 1 @145 lbs.
    3 x 2 @115 lbs. 
I was pretty wiped out after part #1, although I think I have been overestimating what my max 'squat' snatch 1 RM currently is and so my percentages have been off as a result.   Missed a couple times at 155 (mostly hitting a power vs. a squat) and using really crappy form. Adjusted percentages down based on a 170 to 175 1 RM and weights felt better.

3. 8 x 3 @ 275 lbs.
Maybe I should have gone heavier (?), but this felt pretty good/tough.

Tried to limit rest to 2 to 2:30 minutes.

This is a Partner WOD – Partner #1 will perform the work listed above. Partner #2 will run 400m with a sandbag (45/25). Once Partner #2 returns from the run, Partner #1 will grab the sandbag and begin their 400m, while Partner #2 continues work wherever #1 left off.

Kandi and I did this together.  We had no rope, so we scaled/substituted 30 pull-ups for the rope climbs. Kandi scaled the thruster weight too (85#?)
